Lower Extremity Foam Rolling

Glutes
Set up: Sit on top of a foam roller with your knees bent and feet flat. Cross one ankle over your opposite knee (like a figure-4 shape). 
Move: Lean slightly toward the side of your crossed leg and use your opposite foot and hands to slowly roll back and forth over your glute (butt) muscle. Control the pressure by pressing more or less weight into your hands and resting foot—if a spot feels extra tight or tender, pause there for a few seconds to let the muscle relax.
Target: Roll back and forth for 30–60 seconds per side.
Hamstrings
Set up: Sit on the floor with the foam roller placed directly underneath the back of your thighs (your hamstrings). Place your hands flat on the ground behind your hips for support.
Move: Press into your hands to lift your hips slightly off the floor, then slowly roll back and forth from just above the back of your knees up to the bottom of your glutes.
Form Check: Keep your movements slow and steady. To adjust the intensity, press more weight into your hands to lighten the pressure, or cross one leg over the other to roll one hamstring at a time.
Target: Roll back and forth for 30–60 seconds, pausing briefly on any tight or tender spots to help the muscle release.
IT Band
Set up: Lie on your side and place the foam roller under the side of your bottom hip. Cross your top leg over in front of you, placing that foot flat on the floor to support your weight, and prop your upper body up on your forearm.
Move: Use your top foot and forearm to slowly roll the outer side of your thigh up and down the roller, moving from just below your hip bone down toward your outer knee.
Form Check: Do not roll directly over your knee joint or the bony hip bone. Keep the movement slow and controlled—use your supporting foot to take off some body weight if the pressure feels too intense.
Target: Roll back and forth for 30–60 seconds per leg, pausing for a few seconds on any extra tender spots.
Calf
Set up: Sit on the floor with one leg straight and the foam roller placed under the back of your calf. Bend your other knee with your foot flat on the ground, and place your hands flat on the floor behind your hips for support.
Move: Press into your hands and bent foot to lift your hips slightly off the floor. Slowly roll back and forth along the muscle from just above your ankle up to just below the back of your knee.
Form Check: Do not roll directly over the back of your knee joint. Keep the rolling motion slow and smooth—if you find a tight or tender spot, pause on it for a few seconds or gently flex and point your toes to help the muscle release.
Target: Roll back and forth for 30–60 seconds, then switch legs and repeat on the other side.
Hip Flexor
Set up: Lie face down on the floor, propped up on your forearms, and place the foam roller directly under the front of one hip (right where your leg connects to your pelvis). Keep your other leg resting comfortably on the floor.
Move: Use your arms and toes to slowly guide your body forward and backward, rolling over the front of your hip and top of your thigh across small, controlled movements.
Form Check: Avoid rolling directly onto your bony hip bone or lower back. Keep your core gently engaged so your lower back doesn't arch toward the floor and use your forearms to lighten the pressure if the spot feels too tender.
Target: Roll back and forth for 30–60 seconds on each side, pausing briefly on tight spots to let the muscle relax.
Quad
Set up: Lie face down on the floor, propped up on your forearms, with the foam roller placed under the front of one thigh (your quad). Keep your opposite leg resting comfortably to the side for support.
Move: Press into your forearms and use your supporting leg to slowly roll back and forth along the front of your thigh, moving from just above your knee up to the top of your thigh near your hip.
Form Check: Keep your core engaged so your lower back doesn't sag or arch toward the floor and avoid rolling directly over your kneecap. Use your forearms and supporting leg to control how much weight you put on the roller.
Target: Roll slowly for 30–60 seconds per leg, pausing briefly on tight spots to let the muscle relax.
Adductor
Set up: Lie face down on the floor, propped up on your forearms. Extend one leg out to the side with your knee bent and place the foam roller under the inside of your thigh (your adductor), parallel to your body.
Move: Use your forearms and core to slowly shift your body weight side-to-side, rolling along the inside of your thigh from just above your inner knee up toward your groin.
Form Check: Keep your core engaged to prevent your lower back from sagging toward the floor. Keep the movement slow and controlled, and don't roll directly over your inner knee joint.
Target: Roll slowly back and forth for 30–60 seconds on each side, pausing briefly on any tight or tender spots to help the muscle release.
